The 600 Reps Pump Workout: Upper Body Circuit With One or Two Dumbbells

Get ready to take on the ultimate upper body challenge – the 600 reps pump workout. This intense circuit is specifically designed to set your upper body on fire and give you an incredible pump using only one or two dumbbells or kettlebells.

This workout focuses on all the major upper body muscle groups – shoulders, chest, back, and arms. It is not for the faint of heart. But the effort will be worth it.

Your workout is done in a circuit style – complete all the repetitions for each exercise before advancing to the next. Take breaks only as needed to maintain proper form. The sequence keeps you constantly under pressure and never gives you a true rest – that’s by design.

Before You Start

  • Choose the right weight. Pick a dumbbell that is challenging but allows you to complete all reps with good form. Too heavy and you’ll break down in the later exercises. Too light and you won’t get the pump. Most people underestimate how quickly fatigue accumulates across 600 reps.
  • Don’t go to failure early. You should feel fatigued, but every rep should be executed with precision. If you push too hard on exercise 1, you’ll be struggling by exercise 4.
  • Pace yourself. This is an endurance-strength hybrid. Treat the first two exercises like a warm-up tempo and gradually increase your intensity.
  • Recovery: After completing the full 600 reps, take two rest days. Your muscles will need them.

The Exercises

1. Dumbbell Hang Clean – 100 Reps

  1. Hold the dumbbells at your sides and hinge at the hips to lower them to knee height.
  2. Drive through your hips and straighten up with a small explosive movement, using the momentum to bring the dumbbells onto your shoulders in a clean catch.
  3. Lower the dumbbells back to your sides under control and repeat.

If using a single dumbbell, do 50 reps on one side before switching to the other. Total: 100 reps.

2. Dumbbell Clean and Snatch – 100 Reps

  1. Place a dumbbell on the floor between your legs. Squat down until your thighs are parallel to the floor.
  2. Drive through your hips and knees explosively, using the momentum to pull the dumbbell directly overhead in one smooth motion.
  3. Lower the dumbbell, squat back down, and return it to the starting position. Switch hands before the dumbbell touches the floor.

50 reps per side. Total: 100 reps.

3. Dumbbell Shoulder Push Press – 100 Reps

Stand with feet shoulder-width apart and hold a dumbbell in one hand at shoulder height, elbow bent. Slightly bend your knees, then drive up explosively, extending the knee and elbow simultaneously to press the dumbbell directly overhead. Lower it back to shoulder height and repeat.

50 reps per arm. Total: 100 reps.

4. Renegade Row – 100 Reps

  1. Start in a push-up position, holding a dumbbell in one hand with the other hand flat on the floor. Body straight from head to heels.
  2. Engage your core. Without twisting your hips or shoulders, pull the dumbbell up toward your ribs, leading with the elbow and keeping your upper arm close to your side.
  3. Lower under control, then repeat. After completing reps on one side, switch to the other.

If using two dumbbells, alternate arms each rep. 50 reps per arm. Total: 100 reps.

5. Dumbbell Row – 100 Reps

  1. Hold a dumbbell in each hand, slightly bend your knees, and hinge at the hips until your upper body is nearly parallel to the floor.
  2. Pull both weights up toward your hips simultaneously, keeping your core braced and your back flat.
  3. Lower under control and repeat.

Total: 100 reps.

6. Dumbbell Floor Press – 100 Reps

  1. Sit on the floor with legs straight and dumbbells balanced upright on the floor at your sides. Grip them firmly and position them at your hip crease.
  2. Lean back slowly, keeping the dumbbells close to your chest. Bend your knees to approximately 45 degrees as you lower yourself.
  3. Press both dumbbells up by contracting your chest and triceps until your arms are fully extended. Lower slowly until both elbows touch the floor, then press back up.

Perform as single-arm alternating floor presses – 50 reps per arm. Total: 100 reps.

Programming

This workout is best run once per week as a standalone upper body session or as a conditioning finisher after a heavy strength session. It pairs well with a lower body or leg day on alternating days. Because of the volume and fatigue it generates, give yourself at least two full rest days after completing it before training the same muscle groups again.
